@nessasphere -  FOOD DIARY from yesterday 🌮🍣🍯🥑😍 Before I tell you what I had, a quick nutrition tip on how to stay on track 👉🏼 I have a few (more than a few actually) favorite healthy recipes and I come back to them throughout the month. Since I prepare them quite often, I know their calories and macros and I see immediately if they fit my current needs. This way of eating helps me stay motivated and accountable 🤗 Back to my food diary, what I had yesterday: 
1. 🍎 Breakfast - protein chia oatmeal bowl topped with banana, raspberries and peanut butter. 
2. 🍎 Snack 1 - @womensbest vanilla whey protein while hiking. 
3. 🍎 Lunch - healthy sweet potato lasagna with chicken breast, mushrooms, onion, tomato sauce, cottage cheese and egg topped with mozzarella and I had broccoli on side.
4. 🍎 Snack 2 - a giant whole wheat tortilla with white cheese, spinach, avocado, grilled turkey breast, cherry tomatoes and cheddar cheese. 
5. 🍎 Dinner - my weekend treat - sushi - salmon avocado rolls. 
6. 🍎 Snack 3 - whole wheat bread with hard boiled egg, spinach, avocado and cucumber. 
Total of 2'243 calories 🤗 I did 2 hours hiking session yesterday and I burned 874 calories 💪🏼✅!!

Arms are probably the body part that everyone seems to care about the most. Your arm is basically made up of your bicep, tricep, and forearm. However, your bicep and tricep each have separate components so you should select exercises to target each area.

The “bi” in bicep means two because your bicep has two heads. There’s the long head and the short head. Barbell curls and dumbbell curls hit the long head. Preacher curls hit the short head. You should make sure you hit both heads for complete bicep development.

The “tri” in tricep means three because, well, you guessed it...your tricep is a freak with three heads 😂. Like the bicep, you should incorporate an exercise that hits all three. Choose an exercise where you extend your elbow overhead, straight down, and in between.

For forearms, I find that most people will develop them just by doing compounds like deadlifts. However, you could also do hammer curls which will help your forearms in addition to your brachialis which will also help your bicep look more developed. You could do wrist curls if you want but I think it’s probably overkill.

When is the best time to eat fruit? .

I have been getting this question from clients a lot lately. Eating fruits as one of the first things in the morning on an empty stomach along with a glass of water tops the chart👌🏻 Another best time for eating fruits is before workout and post workout. Eating fruits before workout lends the body an immediate slush of energy to carry out the strenuous workout, and also replenish the emptied energy levels after the workout

Overall if eating fruit in the day, ensure there is a gap of two hours after a meal and one hour before a meal. Eating fruit right after meals is not ideal as it will not get digested properly and instead ferment👎🏻 .

Teff is a naturally gluten free grain that’s high in probiotics, fibre, resistant starch and protein. It is also a rich source of iron and calcium! ⠀
The teff flour gives this cake a delicious nutty flavour 👌🏼 ⠀
 Ingredients: 
3/4 cup Teff flour @outback_harvest 
1/2 cup almond meal 
1 teaspoon bicarbonate of soda 
2 teaspoons ground ginger 
1/2 teaspoon ground cinnamon

You see, these meals consist out of the same ingredients, just in different quantities. When losing fat you want to decrease caloric value whilst not really sacrificing meal volume. That's why you want to be adding more vegetables to this meal.

Today we want to share the best sources of protein with you!

✔️Fish and seafood

These are good sources of protein and are typically low in fat. While slightly higher in fat than other varieties, salmon packs in heart-healthy omega-3 fatty acids which can reduce joint stiffness and inflammation.

✔️Nuts and seeds

These are a practical protein choice if you’re on the move. Around 50 pistachio nuts provides 6g of protein, plus sodium and potassium, the electrolytes lost in sweat during exercise.

✔️Beans and pulses

These are great, cheap protein sources. They are also a good source of iron and fibre.

✔️Soya

Eating soya protein foods such as tofu and soya-based drinks will help post-recovery, plus they can help to lower cholesterol and may reduce the risk of heart disease.

✔️Yogurt

A combination of casein and whey protein, yogurt is a great protein-rich food. Since most of the lactose is removed, it can work for most people who are lactose intolerant.

One of the more popular questions I have gotten over the last two days is what push, pull, and legs actually means.  Push muscles include your chest, triceps, and front delts whereas pull muscles include your back, biceps, and rear delts. I think legs is self explanatory but just to be safe, legs include quads, glutes/hamstrings, and calves. It’s always helpful to understand which muscles are supposed to be worked during your exercises to help get that mind muscle connection. These aren’t the only exercises that fit into each of these categories but just a few examples to give you an idea.

Tonight I cooked for 1 instead of 6 - something new. It was tempting to opt for toast but decided to pull this together instead. Love a spicy laksa, ready in 15 minutes. Forward planning paid off. #hivenutrition •

Soak 120g vermicelli noodles in boiling water. Cook 2 tbsp red curry paste, in a drizzle of olive oil until fragrant. Add 1L chicken stock simmer for 5 min, add 400g sliced chicken breast, 200ml coconut milk (or coconut evaporated milk) and simmer until chicken cooks (5 min). Add 3 bunches of bok choy, 2 kaffir lime leaves (sliced) and noodles. Simmer till bok choy wilts. Serve and top with torn coriander leaves, bean sprouts, sliced chilli, cucumber, fresh lime and fish sauce. Delish Serves 4

FOOD COMPARISON TIME 😁 Many people snack on dried fruit...which is totes ok...but what they don’t usually realise is how energy dense dried fruit is! 😱Dried fruit is fruit that has had all of its water removed using drying methods. The fruit itself shrinks, but the sugar and energy remains...just in a smaller package meaning that you are more likely to eat MORE of it. In addition, many store bought dried fruits have ADDED sugar (and oil) that they sneak in when you aren’t looking! How rude 😒⠀

On the other hand, fresh fruit contains naturally occurring sugars as well as other nutrients such as fibre, antioxidants, vitamins and minerals...just in a larger package. This means that you will feel fuller and more satisfied by eating LESS.⠀

If you snack solely on dried fruit then I would recommend sticking to a small portion size and eating it with something else such as a handful of nuts and seeds or as a topping to some natural yogurt or warm porridge 😋 Don’t forget about the fresh stuff though...particularly if you are trying to lose weight as it is lower in energy and will fill you up more than the dried stuff 💁🏽‍♀️🍎

Cierto es que hemos tenido algún que otro contratiempo, entre ellos una lesión bastante grave que lejos de impedirnos entrenar fue motivo para demostrar que podíamos con ello más que de sobra.. Here’s a method to pick the right avocado and it really works every time!

Tip of the day:
A simple way to determine the ripeness of an avocado is to flick off the stem and look underneath. If the stem comes off easily, look at the color underneath.

NAY☹️🥑 If the color underneath the stem is brown, the avocado is overripe and its flesh will most likely be brown, bruised (but still edible), rotten, and/OR mushy. It doesn't necessarily mean that it is always rotten, sometimes it is just bruised which still makes the avocado edible, I'd just remove the brown spots.

YAY❤️🥑If the color underneath is a bright, yellow-green color, it is ripe and ready to be eaten.

You can also press down on the stem with your index finger and if it gives gently or with little resistance then it's ripe, if it's mushy then it's over ripe and maybe rotten, that way you will avoid causing the avocados to oxidize faster which also makes them rot faster.

There’s no doubt that the biggest challenge for our clients and for us too, is when we’re thrown out of our typical routine. After a diabolical last week (Mac book crashed, phone smashed, Canada trip cut short because of nightmare immigration issues...🙄) I figured I would start this Monday morning with a bit of a treat. Well, aside from the saltiness of the salmon it's an all around nutrient powerhouse. 
Don't be afraid to have a big breakfast. Instead of having a small, sugar filled refined carbohydrate breakfast (this is your sugary cereal, white bread, etc.) which leaves you feeling starving and tired by 10, go for something with a portion of protein, and a good amount of fat. Never be scared of fat as it keeps you full for longer, and slows down absorption of carbohydrates so blood sugars don't skyrocket. Personally I don't buy anything light or fat free for this reason. Keeping blood sugar levels stable is important in consistent energy levels and maintaining a healthy weight. Not to mention, bulking up your breakfast and lightening yo your dinner is the way to go. Naturally your metabolism slows down in the evening so eat bigger earlier. Bring on the breakfast.. 2 slices of organic seeded rye bread
Cream cheese (full fat of course)
Smoked wild salmon
The rest is obvious 👌

The first thing to remember here is that when trying to lose body fat we HAVE to be eating in a calorie deficit... which means a restriction of food... which means at some point feelings of hunger are absolutely inevitable.
But the good news is that there are some things we can do to minimise these feelings and give us longer periods of satiety.

> Protein is the most satiating macronutrient meaning it will keep you feeling fuller and satisfied for longer. Try having at least 30g of protein with every meal.

> Fibre again will increase feelings of fullness and also slows down gastric emptying.  Add a large portion of vegetables to each meal.
.
> Drinking a black coffee could help to suppress appetite for a short while (decaf has actually been shown to be better than regular coffee for this).
.
> If your meals are made up of hyper-palatable foods, the chances that you’re going to be hungry again in an hour or two are high. 80-90% of your nutrition should come from whole foods, leaving 10-20% for the little ‘treats’ you enjoy.
.
> Keep yourself occupied! 9 times out of 10 you’re probably not even hungry, just bored. Go for a walk, do some work, anything to take your mind off eating.

> Sleep deprivation messes with the two hormones that are responsible for the feelings of satiety and hunger, leptin and grehlin. After a poor nights sleep, leptin levels drop whilst grehlin increases, stimulating appetite. Not ideal when you’re calories are some what restricted!

6 Basic tips for the prevention of cardiovascular disease

1.Promote the consumption of fruit, preferably raw vegetables to maintain and make vitamin intake 5 intake / day rations distributed all meals. These foods provide antioxidants and high fiber.

2. Use olive oil for cooking  or dressing. It is a product rich in vitamin E, a potent antioxidant, and mono unsaturated fatty acids such as omega 6.

3.Consume quality protein, 50% from vegetable protein and 50% from animal sources, through the following foods:
↪White meat  chicken and  fish, Turkey (3×week)
↪Bluefish salmon, Tuna, sardines, bass (2-3 week)
↪Eggs preferably boiled eggs or omelette with a little oil, at most 2 week.
↪Vegetable protein  sources tofu, tempeh, and also  combination of cereals such as rice,  oats, quinoa,  couscous with  legumes  like lentils, chickpeas, beans, peas, faves, soybeans or buckwheat

4. Eat a daily serving of nuts and seeds due to high vitamin E content, fiber and unsaturated fatty acids omega 3 & 6 mainly.

5.Ensure intake of carbohydrates, with la pasta, rice and other cereals, always choosing wholegrain varieties .
6. Reduce consumption following food:
↪Dairy↪ Full cream/high fat cheeses/cream
↪Refined white table sugar, and sugary products made with refined flour.

↪Salt and products made from salt, such as fried and salted nuts, ready meals, fries

I recently had a conversation with a friend who wanted to follow a ketogenic diet. So we first talked about if the keto diet is even right for you. Here is a check list.
Even if you have 1 condition that isn't right, you shouldn't follow this diet.
•
It's not right for you if you have a fast metabolism. Because the keto diet is high fat & low carb, you might feel tired. It's not a good way to have sustainable energy throughout the day and its going to make your training suffer.
•
Because it is a low carb diet, you will have lower blood sugar levels. If your blood sugar is already instable this can be dangerous. Talk to a doctor before following any kind of a diet.
•
If you've had kidney issues, then keto diet is a poor choice. It is strongly correlated with kidney diseases as it is. So obviously see a doctor.
•
If you have nutrient deficiencies, keto or any other resrictive diet with very low calories isn't recommended. You SHOULD be eating carbs,  particularly complex carbs.
•
Now, if you have a slow metabolism, then detox will work for you. By eating more fat, you are signaling your body to use fat for fuel instead of carbs, and it will do exactly that while you maintain energy for the day.
•
If you have been progressively lowering your carbs over the past few weeks, then keto is perfect as the last phase in your nutrition plan.
•
Lastly, you diet should already be high in protein with a bare minimum of 1g/lb of BW.
